- Intensity Over Everything: You only do one main working set per exercise. That set must be pushed until you physically cannot move the weight for another full rep.
- True Failure: Failure isn't just when it starts to burn. It is the moment the bar stops moving even though you are pushing with 100% of your might.
- Quality Reps: Every rep should be controlled. 2 seconds up, a brief squeeze at the top, and 4 seconds on the way down. No swinging or using momentum.
- Recovery is Growth: You do not grow in the gym; you grow while sleeping and resting. Never train two days in a row. Always take at least 48 to 72 hours off between these workouts.
- The Goal: Every single workout, try to add either 1 extra pound or 1 extra rep compared to what you did last time.
- First Exercise of the Day: Do 3 easy "ramping" sets (25%, 50%, and 75% of your goal weight) just to get the blood flowing.
- Other Exercises: Do 1 quick warm-up at 50% of your goal weight, then go straight into your one "all-out" set.
- Pec Deck or Dumbbell Flies
- 1 set of 6β10 reps. (Go until you can't close the "arms" of the machine anymore).
- Incline Press (Barbell or Machine)
- 1 set of 6β10 reps. (Start this immediately after the flies to finish off the chest).
- Close-Grip Pulldowns (Palms facing you)
- 1 set of 6β10 reps. (Pull to your chest and squeeze your back hard).
- Bent Over Rows or Seated Rows
- 1 set of 6β10 reps. (Pull with your elbows, not just your hands).
- Leg Extensions
- 1 set of 10β15 reps. (Hold the squeeze at the top for one second).
- Leg Press or Squats
- 1 set of 8β15 reps. (Do this immediately after the extensions).
- Leg Curls (Lying or Seated)
- 1 set of 8β12 reps. (Slowly let the weight down on every rep).
- Standing Calf Raises
- 1 set of 12β20 reps. (Stretch deep at the bottom and go high on your toes).
- Shoulder Press (Dumbbell or Machine)
- 1 set of 6β10 reps. (Don't lock your elbows out at the top; keep the tension on the muscles).
- Lateral Raises (Side Raises)
- 1 set of 8β12 reps. (Keep your arms mostly straight and lift to shoulder height).
- Barbell Curls
- 1 set of 6β10 reps. (No leaning back or swinging).
- Dips or Close-Grip Bench Press
- 1 set of 6β10 reps. (Do this immediately after the curls to finish the arms).
- If you hit 10 reps today, increase the weight by 5 lbs for the next workout.
- If you only hit 6 reps, stay at that weight until you can do 10.
- If you feel tired, weak, or unmotivated, take an extra day off. It means your body hasn't finished building the muscle from the last session yet.
